10 minutes of active warmup

then we will start the WOD:
10 minutes to complete as many double unders and sit ups as possible.
You Cannot double the sit ups with the double unders... for example you cannot have 100 double unders completed and only 50 sit ups. There has to be balance.
Punishment is double the burpee challenge!!!!!! 80 burpees.....


After WOD we will spend the rest of the hour focusing on mobility and movement.

Paleo birthday cake....Coconut Chocolate Cake

1 cup 100% dark chocolate chopped
1/2 cup coconut milk
1 1/4 cups almond flour
1/2 cup unsweetened shredded coconut
2 eggs
1/2 tsp sea salt
1/2 tsp baking powder
1/2 cup chopped almonds

Preheat oven to 350 degrees,
melt chocolate and milk together either in microwave or over double boiler. Add rest of ingredients, mix well. Grease an 8" round cake pan and line with parchment paper to make removing cake layer easier.
Bake 20-25 minutes

This makes 1 layer cake, however you may double the recipe and make 2 layers if you wish.

When cake is cooled, melt 1 cup of Dark Chocolate chips with 2 Tablespoons of Coconut oil this can be done quickly in microwave or double boiler...cool slightly until thickened, spread over top or between layers of your cake. Sprinkle with a 1/2 cup unsweetened coconut and or 1/2 cup chopped almonds.

Make some fresh whipping cream and PILE it on top...do not add any sweeteners

Top with some strawberries or blueberries, toasted coconut, chocolate shavings or more nuts
ENJOY!

Note how the knees are tracking to the inside of his feet.(to his credit he normally has a great squat, this was at the end of the round and fatigue was obvious) It is important that during the squat the 'butt' is active. We can achieve this by "spreading the ground with our feet"....

I want to thank all of you for a great year. I love my job, my career, and it would not be this way if it was not for you. I have always said that I can get along with anyone, but for me to have a beer or coffee with them is something I would not do unless I truly liked you. Well there is not one of you that I would not share a beer or a coffee with. Thank you for making my job what it is and I look forward to another great year with all of you.

Ok now to business:
Start thinking of 5 fitness goals that you would like to complete this year. The goals have to be measurable and something to work for. To elaborate more... If you have a 200lb back squat your goal should not be to have a 215lb back squat completed this year. It should be something like double your body weight!!
